Cleans
3 reps @ 65% 1RM
3 reps @ 70% 1RM
3 reps @ 80% 1RM
3 reps @ 85% 1RM
3 reps @ 95% 1RM
–Rest–
2 Rounds of “Barbara” (3 minutes rest b/t rounds)
20 Pullups
30 Pushups
40 Situps
50 Air Squats

All %’s for the strength segment of the workout should be based on your 1RM for the lift and are meant to serve as a guide in your training. You should generally not be failing on any set except maybe your last one of the day. If you’re unsure about your technique or ability to perform a given set safely at the posted %, then use common sense and good judgement. When in doubt, live to lift again another day.
This metcon is a modified CrossFit Benchmark WOD. Each round should be completed in 3-5 minutes, so scale pullups and pushups accordingly to maximize power output and intensity.

I did this WOD at home as my schedule is keeping me out of the gym today.
Round 1: 5:15
Round 2: 6:12
I just realized that this is a good WOD to do on the road (sans pullups – wonder what TSA would think of my packing a huge rubberband in my checked luggage, lol).

Did push presses this morning (95×5, 105×3) and 21-15-9 box jumps and burpees (5:59). Saw some great work from the 6:15 am class, and 6:15 and 7:15 bootcamps!!!
Can’t wait to see the 7pm bring the heat tonight!

Holy hannah handstands are fun. Thanks to Dave and Murph I had about 3 solid attempts – this followed a dozen or so less than desirable attempts. In my head, I was looking awesome up there.
Blue band pullups – fail. I tried to use the blue band in the WOD for the first 10. Mistake number one was I already thought I couldn’t do it. So I did the rest of the WOD with the blue and red band together. Still challenging.
I have no idea what my time was, but last time I did Barbara it was for 5 rounds and took 45 minutes. So I was thankful this was just 2 rounds. Cleans were better today – I scaled down to work more on form.

Tripp if you’re ever interested we do submission grappling (BJJ/wrestling/little bits of sambo and judo) at the Ranger Up warehouse a couple times a week. We have a pretty large mat space and we’re always cool with people who don’t suck (ie all fellow crossfitters) coming and working out with us. We also have a lot of beginers who come in from time to time, Allison and Sa Sa have both rolled with us before so you can ask them.
You’d have to sign a waiver but outside of that man if you want I can let you know the next time we’re on the mats.

tom – is it gi or no gi? i’d be interested too! i did some bjj before i left forged, but haven’t rolled since. while we’re on the topic, do you know of anyone who teaches muay thai in durham? i haven’t been able to fight either since i left forged and i really miss it.

Ashley it’s really informal but we roll mostly no-gi. Nick (CEO of the company and Tim Kennedy’s pummeling dummy for his last fight against Zak Cummings) and I will sometimes work gi/Army uniform tops since I want to fight in some of the Army tournaments, but not much. Mostly just rash guards and shorts.
As to Muay Thai I did that in college
but have no idea about a gym around here
That said, we have a Thai Heavy bag hanging here at the warehouse
I wouldn’t trust me to really teach you anything, but if you want to do some bag work it’s here.

Tom, I’d definitely be interested. I’d certainly be one of the beginner types, but I’ll do my best not to suck. If nothing else you can throw my fat ass around the mat for a while. Anyway, maybe you could shoot me an email with the details: carl.young@duke.edu.
